The gentlest common form on the bowel, and the reason it dominates sleep and anxiety marketing. Its weakness is bulk: only 14.1% of the powder is magnesium, so a genuine 200 mg elemental dose needs about 1,418 mg of compound and rarely fits in one capsule.

Formula

Three short steps run behind this magnesium dosage calculator. The first is stoichiometry: the elemental fraction of any magnesium compound is the atomic weight of magnesium, 24.305, divided by the formula weight of the compound as sold. Magnesium oxide is MgO at formula weight 40.30, giving 24.305 ÷ 40.30 = 60.3%. Magnesium bisglycinate is Mg(C₂H₄NO₂)₂ at 172.42, giving 14.1%.

The second converts your label figure in whichever direction you need: elemental mg = compound mg × elemental %, and compound mg = elemental mg ÷ elemental %. So 500 mg of bisglycinate is 71 mg of magnesium, while a 200 mg elemental target needs 1,418 mg of bisglycinate powder.

The third is the gap: supplement target = RDA − magnesium from food, floored at zero. Your regimen is then scored as capsules × elemental mg per capsuleagainst the 350 mg supplemental upper limit. Reference Ranges & Interpretation

RDAs come from the Institute of Medicine Dietary Reference Intakes as published by the NIH Office of Dietary Supplements. They rise from 80 mg at ages 1–3 to 410 mg for boys aged 14–18, then settle at 400–420 mg for adult men and 310–320 mg for adult women. Pregnancy adds 40 mg; breastfeeding returns the figure to the non-pregnant baseline.

The Tolerable Upper Intake Level is 350 mg per day of supplemental magnesiumfor ages 9 and over (65 mg for ages 1–3, 110 mg for 4–8). It is critical to read that limit correctly: it applies to pills and fortified products only, and it is set on gastrointestinal tolerance rather than toxicity. There is no upper limit on magnesium from food, because healthy kidneys excrete the surplus.

Serum magnesium runs 0.75–0.95 mmol/L (1.8–2.3 mg/dL), but under 1% of body magnesium sits in serum — the rest is in bone and inside cells. The body defends the serum number by drawing on bone stores, so a normal blood test does not rule out a real deficit.

Assumptions & Limitations

A magnesium dosage calculator earns its place on the shelf in front of two bottles that both say 500 mg. One is magnesium oxide. One is magnesium bisglycinate. They cost about the same, the capsules are the same size, and the number on the front is identical. One of them contains 302 mg of magnesium. The other contains 71 mg. Nothing on the front of either bottle tells you which is which, and the difference is not a rounding error — it is more than a fourfold gap in the only quantity that matters. This guide walks through decoding a real label, works out how much magnesium per day you actually need, and shows why the form with the most magnesium in it is not automatically the one that gets the most into you.

Two bottles, one shelf, a fourfold difference

Magnesium never exists on its own in a capsule. It is an alkaline earth metal and it has to be bound to something — an oxide ion, a citrate ion, two glycine molecules — before it can sit in a powder. That partner molecule has weight, and on most bottles the weight of the whole compound is what gets printed largest.

The arithmetic is stoichiometry, and it takes one line. Magnesium has an atomic weight of 24.305. Magnesium oxide is MgO, formula weight 40.30, so 24.305 ÷ 40.30 = 60.3% of that powder is magnesium. Magnesium bisglycinate is Mg(C₂H₄NO₂)₂, formula weight 172.42, because two glycine molecules are far heavier than a single oxygen atom. That gives 24.305 ÷ 172.42 = 14.1%.

Now run the two bottles through it:

  • 500 mg magnesium oxide × 60.3% = 302 mg elemental magnesium. The other 198 mg is oxygen.
  • 500 mg magnesium bisglycinate × 14.1% = 71 mg elemental magnesium. The other 429 mg is glycine, an amino acid you also get from any protein source.

Someone taking one glycinate capsule and believing they took 500 mg of magnesium is over by a factor of seven. If their target was 320 mg a day, they closed 22% of it. This single conversion is what the magnesium dosage calculator above does first, in both directions: give it the compound weight and it returns elemental magnesium, or give it the elemental target and it returns the compound milligrams to look for.

Reading a Supplement Facts panel without being fooled

Here is the part that surprises people: in the United States, the label is not allowed to lie to you. FDA labeling rules require the Supplement Facts panel to declare minerals as the elemental amount. So the panel on that glycinate bottle will read something close to Magnesium (as magnesium bisglycinate) 71 mg, and the 500 mg on the front refers to the compound. The information is there. It is simply not where anyone looks.

Three habits fix most of the confusion:

  1. Turn the bottle around before you compare prices. Two products at the same price per capsule can differ fivefold in elemental magnesium per capsule.
  2. Use the % Daily Value as a cross-check. The DV for magnesium is 420 mg, so a panel claiming 25% DV is telling you 105 mg elemental. If the percentage and the milligrams disagree, trust neither and switch products.
  3. Watch for blends.A "magnesium complex" listing oxide, citrate and glycinate together will declare one combined elemental figure. You cannot back out how much came from each, and the cheapest ingredient is usually carrying most of the number.

Outside the US the rules vary, and gummies and powders are the worst offenders anywhere — a scoop measured in grams of powder tells you nothing at all until you find the elemental line.

How much magnesium per day, and how much of it is already on your plate

The magnesium RDA by age is not one number. It climbs from 80 mg for a toddler to 410 mg for a teenage boy, then settles at 400–420 mg for adult men and 310–320 mg for adult women. Pregnancy adds 40 mg; breastfeeding returns the figure to the non-pregnant baseline, which catches people out because the intuition runs the other way.

The step most dosing charts skip is subtraction. You are not starting from zero. US adults average roughly 350 mg of magnesium a day from food if male and 260 mg if female, which means the typical shortfall is 60–70 mg — not the 300 mg that a bottle marketed as a "full daily dose" implies. Supplementing the whole RDA on top of a normal diet pushes you past the upper limit for no benefit.

Food magnesium clusters in a short list: an ounce of pumpkin seeds carries 156 mg, a cup of cooked spinach 157 mg, a cup of black beans 120 mg, an ounce of almonds 80 mg, two squares of dark chocolate about 65 mg. Absorption is a second discount, and it runs the other way

Elemental content is only the first haircut. The second is how much of that magnesium crosses the gut wall, and here the ranking flips. Magnesium oxide is poorly soluble; in controlled bioavailability work its net absorption measured around 4%, while the soluble organic salts and amino acid chelates measured several times higher in the same crossover designs.

Multiply the two discounts together and something genuinely counterintuitive falls out. Using 4% for oxide and a conservative 20% for the soluble forms, a 500 mg capsule of each delivers:

Oxide's enormous density almost exactly cancels its terrible absorption. Against citrate it lands within a few milligrams — a result that makes both halves of the usual internet argument wrong. Oxide is not a scam, and glycinate is not four times better. Treat those absorbed figures as order-of-magnitude estimates rather than precision: fractional absorption swings with dose, with baseline magnesium status and with what else is in the stomach.

Which means the real reasons to prefer one form are the ones nobody argues about. Oxide and citrate are osmotically active and pull water into the bowel — a benefit if you are constipated, a problem at your desk on a Tuesday. Glycinate, malate, taurate and lactate are gentle. Oxide gets you there in one small tablet; gluconate would need fifteen. Cost per absorbed milligram favors oxide and citrate heavily, and threonate is the most expensive way to buy magnesium that exists.

Magnesium glycinate dosage: the arithmetic behind the pill count

Magnesium glycinate dosage questions almost always come down to a pill-count problem, and the 14.1% figure is the reason. Suppose a 34-year-old woman with a 320 mg RDA and a fairly typical 260 mg from food wants to close her 60 mg gap with bisglycinate. Sixty milligrams of elemental magnesium requires 60 ÷ 0.141 = 426 mg of compound. A typical capsule declaring 100 mg elemental contains about 709 mg of bisglycinate powder, which is already a large capsule, so she needs roughly two-thirds of one — call it one capsule a day.

Now scale that to the doses used in sleep and anxiety studies, which typically run 200–400 mg elemental. Two hundred milligrams from bisglycinate means 1,418 mg of compound: two large capsules, or three if the product is a lower-strength one. Four hundred milligrams means 2,836 mg — four to six capsules, every night. This is the practical ceiling on glycinate, and it is why so many "magnesium glycinate" products are actually buffered blends with oxide quietly carrying the elemental number.

Glycinate keeps its reputation for evening use for a defensible reason: glycine itself is an inhibitory neurotransmitter and has been studied at 3 g doses for sleep quality. You will not get anywhere near 3 g of glycine from a magnesium capsule — 709 mg of bisglycinate carries about 610 mg of glycine — but the form is at least gentle enough to take at 10 pm without consequences. Split doses, and the number that sets the ceiling

Magnesium absorption is dose-dependent in a way that rewards splitting. Classic balance work using stable isotopes found fractional absorption near 65% at very low intakes falling to about 11% at high single intakes. The transport system saturates. Two 100 mg doses twelve hours apart therefore get more magnesium into you than a single 200 mg dose, and the effect is large enough to be worth the extra capsule at breakfast.

The 350 mg upper limit deserves a precise reading, because it is the most misquoted number in this whole topic. It applies to supplementalmagnesium only, not to magnesium from food, and it is not a toxicity threshold. It was set on gastrointestinal tolerance — the dose at which osmotic diarrhea starts appearing in trials. There is no upper limit on dietary magnesium at all, because healthy kidneys simply excrete what you do not need. Someone eating 500 mg of magnesium from spinach, beans and seeds is not exceeding anything.

If you do overshoot, the signal is unmistakable and arrives within a day: loose stools, cramping, sometimes nausea. Halve the dose, switch to glycinate or malate, and take it with food. Kidneys, drugs, and when the magnesium dosage calculator stops applying

Four situations break the assumptions built into every magnesium dosing chart, this one included.

Reduced kidney function.Magnesium is cleared renally. Below an eGFR of about 30 mL/min/1.73m² the excretion route that makes oral magnesium so forgiving stops working, and supplements that are trivial for anyone else can produce genuine hypermagnesemia. This is a talk-to-your-nephrologist situation, not a calculator one.

Medications magnesium binds in the gut. Magnesium chelates several drug classes and blocks their absorption outright: levothyroxine, bisphosphonates, tetracycline and quinolone antibiotics. A two to four hour separation solves it. Taking magnesium with levothyroxine at 7 am is a common and completely avoidable way to undertreat a thyroid.

Medications that waste magnesium. The traffic runs the other way too. Loop and thiazide diuretics increase urinary magnesium losses, and the FDA issued a safety communication in 2011 after long-term proton pump inhibitor use was linked to hypomagnesemia. Anyone on omeprazole for years has a higher requirement than this table shows and should be measured rather than estimated.

A normal blood test does not clear you.Serum magnesium runs in a tight 0.75–0.95 mmol/L band, but under 1% of body magnesium is in serum — the rest sits in bone and inside cells. The body defends the serum number by pulling from bone, so it can read perfectly normal in someone meaningfully depleted. Chronic alcohol use, poorly controlled diabetes, celiac disease and Crohn's all deplete magnesium faster than serum testing reveals. What to do with your number

Take the gap the magnesium dosage calculator gave you — for most adults it lands between 50 and 120 mg — and do four things with it. Turn your current bottle around and check the elemental line against what you assumed you were taking; a lot of people discover at this point that they have been taking a quarter of their intended dose for months. Pick a form by bowel tolerance and dosing goal rather than by absorption marketing, since the net difference between the mainstream forms is smaller than the internet suggests. Split anything above 150 mg elemental across two doses. Then give it six to eight weeks before deciding whether it did anything, because magnesium repletion of the intracellular pool is slow and nothing useful happens in three days.

Citrate is 16.2% elemental magnesium and osmotically active, so it draws water into the bowel and doubles as a laxative. Bisglycinate is 14.1% elemental and gentle on the gut, which is why it dominates sleep and anxiety products. Net absorbed magnesium from a 500 mg capsule is similar — roughly 16 mg from citrate against 14 mg from glycinate — so pick on bowel tolerance rather than absorption.

Should you take magnesium at night or in the morning?

Timing barely affects absorption, but splitting the dose does. Fractional absorption falls from around 65% at very low intakes to about 11% at high single doses, so two 100 mg doses twelve hours apart deliver more than one 200 mg dose. If you take levothyroxine, bisphosphonates, tetracycline or quinolone antibiotics, keep magnesium at least 2-4 hours away from them.
